Part Two: Train Smart – The Complete Athlete Hydration Strategy

Part Two: Train Smart - The Complete Athlete Hydration Strategy

Meeting baseline hydration isn’t enough for athletes. Training adds intense demands, meaning hydration isn't just about drinking enough, it’s about when, what, and how you drink.

Athlete Loading & Demand:

Training adds demands: base intake rises to ~3 litres/day, plus an additional 0.5–1 litre per hour of intense exercise. In reality, most athletes need 1–3 litres more per day than they think, and many don’t even meet the basic daily recommendation.

The Timing Strategy:

2–3 hours before sport: 5–7 ml per kg body weight

20 minutes before: ~150 ml, sip slowly

During play: ~200 ml every 20 minutes in small, consistent sips

Why not chug? Large amounts all at once introduce air, slow absorption, and reduce effectiveness. Consistency beats quantity every time.

Post-Game Recovery:

Weigh yourself before and after training. For every 1 kg lost, replace 1–1.5 litres of fluid. The golden rule: replace 150% of what you lost. Proper hydration post-exercise is where recovery truly begins.

Common Mistakes vs. Winning Habits:

  • Drinking nothing during the day (especially for student athletes)
  • Chugging fluids right before warm-up
  • Bringing only one bottle to training
  • Relying on soft drinks for “energy”
  • Only drinking cold fluids

Simple Winning Habits:

  • Bring 2–3 bottles; add electrolytes to one bottle if needed
  • Sip consistently, not occasionally
  • Use a small towel to help with cooling
  • For sessions over 60 minutes, add a banana or simple carbs

Hydration isn’t just water, it’s about timing, consistency, and strategy. Your performance today, and your recovery tomorrow, depend on how well you manage your fluids. In sports, hydration is as critical as training itself.

Remember: “Recovery tomorrow depends on hydration today.”
